The meal prep shopping list that covers a whole week

A good meal prep shop is not a bigger shop - it is a smarter one. Here is the method, plus a real sample list for a week of family dinners and prepped lunches, grouped the way the supermarket is actually laid out.

The method: meals first, list second

A shopping list that starts in the supermarket ends in waste. Work in this order:

  1. Plan the meals - 3-4 dinners plus one lunch you will prep in batch (see our weekly planning guide).
  2. List every ingredient those meals need, with amounts.
  3. Check the pantry and cross off what you already own - oils, sauces, rice, spices are usually already there.
  4. Merge duplicates - three recipes wanting an onion is one line: onions x3.
  5. Group by aisle so you walk the shop once, front to back.

A real sample week

This list covers four family dinners - spaghetti bolognese (doubled for the freezer), chicken and veggie stir fry, honey soy beef, bean and pasta soup - plus four prepped chicken and veg lunch bowls.

Produce

  • Brown onions x2
  • Red onions x2
  • Carrots x4
  • Celery x3 sticks
  • Garlic x1 bulb
  • Fresh ginger, small knob
  • Broccoli x2 heads
  • Red capsicums x2
  • Green beans, 200 g
  • Sweet potato x1 large
  • Kale or silverbeet, 1/2 bunch
  • Lemon x1

Meat & seafood

  • Beef mince, 1 kg (doubled batch)
  • Beef strips, 500 g
  • Chicken breast, 500 g
  • Chicken thigh fillets, 600 g
  • Bacon or pancetta, 100 g

Pantry aisles

  • Spaghetti, 500 g
  • Small pasta (macaroni), 100 g
  • Rice (if low - check first)
  • Crushed tomatoes, 2 x 800 g
  • Diced tomatoes, 800 g
  • Tomato paste
  • Cannellini beans, 400 g tin
  • Borlotti beans, 400 g tin
  • Beef stock, 250 ml
  • Chicken stock, 1 L

Dairy & chilled

  • Parmesan wedge
  • Milk (check the fridge first)

Probably already in your pantry (check, do not re-buy): olive oil, vegetable oil, soy sauce, oyster sauce, honey, sesame oil, sesame seeds, dried oregano, smoked paprika, garlic powder, flour, butter.
